A retreat can change your state quickly.

The real work is what happens next.

When you go home, life returns:

  • emails
  • family dynamics
  • work pressure
  • screens
  • late dinners
  • travel
  • noise

If you return to the old rhythm immediately, the body often rebounds.

Not because the retreat failed.

Because the body was beginning to rebuild, and the old inputs came back too fast.

This chapter is your simple, realistic 21-day home plan.

It is designed to:

  • protect your digestion (agni)
  • protect your sleep runway
  • protect your nervous system calm
  • keep benefits stable long enough to become habits

This is not a strict rulebook.

It is a structure you can live with.

A gentle safety note

This chapter is educational.

If you have a medical condition, are on medication, are pregnant, breastfeeding, or you were given a specific post-care plan by your Medical Clinician, follow your clinician’s guidance first.

If symptoms return strongly, or you feel unwell in any concerning way, seek medical assessment.

The one aim for 21 days

Do not try to “upgrade your whole life”.

Do one thing:

Keep your inner environment steady long enough for it to become your new baseline.

That is the whole plan.

The 21-day structure (the four anchors)

You only need four anchors.

Anchor 1: Meal rhythm

  • Three clear meals
  • Lunch is the most complete meal
  • Dinner is lighter than lunch

Anchor 2: Walking after meals

  • 10 minutes after lunch or dinner daily

Anchor 3: Evening downshift

  • Screens down 45 minutes before bed
  • Lights softer
  • 6 slow breaths before sleep

Anchor 4: A daily quiet moment

  • 10 minutes outside without your phone, or 10 minutes of silence

If you do only these four things, most people keep the benefits far longer than they expect.

Phase 1: Days 1 to 7 (stabilise)

The first week is about protecting the retreat effect.

Food

  • keep meals warm and simple most of the time
  • avoid heavy late dinners
  • reduce sugar and alcohol
  • reduce very spicy dinners if sleep is sensitive

Routine

  • keep wake time within the same 60-minute window
  • protect evenings
  • avoid late work if possible

Movement

  • 10-minute walk after one meal daily
  • gentle mobility in the morning or evening (5 to 10 minutes)

Mind

  • keep inputs lower than usual
  • reduce news and social media late at night

This week is “quiet consistency”.

Phase 2: Days 8 to 14 (strengthen)

This week is about building stability.

Food

  • keep the lunch-main, lighter-dinner structure
  • add more variety slowly, without returning to heavy chaos
  • if digestion is sensitive, keep fewer ingredients per meal for longer

Routine

  • continue steady sleep window
  • build one small home ritual: tea, breath practice, short walk, or journaling

Movement

  • keep daily walking
  • add two gentle strength sessions this week if you feel stable
    Examples: squats, wall push-ups, bridges, band rows

Mind

  • choose one boundary and keep it
    Example: no social media after 8 pm, or no work messages after a set time

This week is “build reserve”.

Phase 3: Days 15 to 21 (integrate)

This week is about making the rhythm sustainable.

Food

  • maintain steady meal timing
  • treat dinner with respect
  • allow flexibility without collapse

A useful rule:
If you want a richer meal, have it at lunch. Keep dinner light.

Routine

  • keep one evening practice no matter what
    Example: 6 slow breaths before bed, screens down, softer lights

Movement

  • keep daily walking
  • keep mobility
  • keep one strength session if it feels good

Mind

  • protect one daily quiet moment
  • reduce overstimulation as your default, not as a retreat-only habit

This week is “your new baseline”.

Your daily checklist (copy and tick)

Morning

  • Warm water or steady hydration
  • 5 minutes movement or mobility
  • 2 minutes breath (inhale 4, exhale 6)

Midday

  • Lunch is the main meal
  • Walk 10 minutes after lunch

Evening

  • Dinner lighter than lunch
  • Screens down 45 minutes before bed
  • 6 slow breaths before sleep

Daily

  • 10 minutes outside with no phone (or 10 minutes of silence)

If you can keep this, you will feel the retreat staying in your body.

The most common “rebound mistakes” (avoid these kindly)

These are the big ones:

  • Late heavy dinners
  • Alcohol in the first week or two
  • Intense workouts immediately
  • Returning to constant snacking
  • Late-night screens and late work
  • Losing meal timing rhythm
  • No movement at all

You do not need guilt.

You need awareness.

If you slip, return to the four anchors for 48 hours. That usually resets the system.

If you only have energy for one thing

Do this:

Dinner lighter than lunch, and screens down before bed.

That protects sleep.

Sleep protects everything else.

Try This: the 48-hour rescue reset

If you feel the retreat benefits slipping, do this for 48 hours:

  • warm simple meals
  • lunch is main meal
  • dinner very light and early
  • 10-minute walk after meals
  • screens down early
  • 6 slow breaths before bed

This is the fastest way to stabilise again.

How to measure progress (simple markers)

Do not obsess over symptoms.

Track these instead:

  • Sleep depth and night waking
  • Appetite clarity
  • Heaviness after meals
  • Mood steadiness
  • Cravings
  • Morning energy
  • Elimination comfort
